RW: What’s the difference between a smart watch and a fitness tracker?

C.G.: Traditionally a fitness tracker has consisted of a band that measures your steps and other health stats, while a smart watch has tracked your fitness while also providing social notifications, calendar reminders, and other app-connected features. However, recently the line has started to blur and “fitness trackers” have taken on more watch-like appearances and functions. I included both here as a nod to the significant overlap—if you’re looking for the most traditional fitness tracker experience, check out the Fitbit Inspire 2.

RW: What’s the difference between built-in and connected GPS?

C.G.: Built-in GPS means you can track your pace and distance with great accuracy directly from your tracker or watch without having your phone with you while you’re running, cycling, or swimming. Connected GPS means you can track through the tracker or watch only while it’s synced with a nearby phone. Having experienced both, I would recommend built-in GPS if you have any plans to use the GPS functionality of your tracker—however, it’s also worth noting that on-board GPS will generally add to the size and cost of the device.

RW: What does “water-resistance up to 50 meters” mean?

C.G.: Technically this means the watch or tracker can withstand five bars of pressure, or 50 meters of water pressure. However, more practically speaking, this just means the watch can handle swimming in the pool or taking a shower. It’s not even recommended that you dive into a body of water with a tracker of this resistance rating due to the pressure of entering the water—and it’s certainly not safe to scuba down 50 meters deep with one.

Charles-Barclay got into triathlon in 2014 after a decade spent swimming at the highest level. It took her less than a year to become a double world champion in the Female 18–24 age group, winning both the Ironman and 70.3 titles, in 2015. In 2021, she was crowned Ironman 70.3 World Champion in St. George, Utah and in 2023, she achieved her career goal in style, winning the Ironman World Championship in Hawaii.

Charles-Barclay’s success is outstanding, but was never assured: just because she could swim, it didn’t mean she could run. When it comes to building up her winning strength – and preventing injury – these are her go-to exercises. Whatever your level of experience, they’re guaranteed to up your PB game.

Deadlifting

“A lot of runners suffer from the same postural issues as office workers (rounded shoulders, tight and overactive quads and hip flexors),” says Charles-Barclay. “The deadlift is the perfect antidote as it strengthens all the muscles that run down the back of your body. This will help with balancing out your strength, maintaining proper posture, and mitigating muscle imbalances and overuse injuries from running.”

Squats target the quads, glutes, hamstrings and lower back

Squats done properly are a great mobility and strength movement all in one, and for this reason they should be a staple in everyone’s fitness program. Great for strengthening quads, glutes, hamstrings and lower back and will go a long way in sparing your joints from the ‘pounding of the pavement’ with the added muscular strength and support.

“There is a big functional carryover from lunging to running, with lunges working on very similar physical qualities needed to run well,” Charles-Barclay explains. “A walking lunge is basically slow-motion running through a greater range of motion, requiring extra strength, mobility, and stability. Being able to lunge well with extra weight, with stability and structural integrity through the hips, knees, ankles and feet should be a pre-requisite before doing any sort of consistent running training.”

“A staple exercise for anyone who’s trying to fend off rounded shoulders,” says Charles-Barclay. “Face pulls will strengthen all the ‘postural’ muscles in your upper back and shoulders, helping you to adopt a more upright posture when you run.”

Do monster walks from side to side until you feel the burn

“Walking with a band around both ankles will have you feeling the burn in your glutes very quickly,” warns Charles-Barclay. “Isolation work for the glutes and hip stabilizers can be a great way to get your glutes firing again, especially if you spend a lot of time sitting. When running, stronger glutes can help support your lower back, knees, ankles and feet.”

“Basically walking with moderate-to-heavy weights in each hand,” Charles-Barclay explains. “This very simple (but not easy) exercise has a big carryover to any athletic endeavours. It will help to strengthen and stabilise everything involved in the gait pattern, which means it will help you to get better at running and increase your capacity to work harder, for longer.”

“The act of crawling helps us maintain and strengthen the ‘wiring’ in our brains and nervous systems needed for efficient movement and running,” says Charles-Barclay. “Getting our knees off the floor takes things to the next level in terms of strength, control and stability requirements, and will have a big carryover to running performance and capacity.”

“This exercise is seriously hard work, challenging the strength and power in your legs – as well as your cardio fitness. If you ever need to run up hills, sled pushes are a great training tool.”

Hanging and Hanging Leg Raises

“Literally just hanging from a bar can have loads of physical benefits for a runner, like decompressing and aligning the spine, mobilising and stabilising the shoulders, and strengthening our arms and grip,” says Charles-Barclay. “Adding knee or leg raises will make everything harder, and will also help to build abdominal and hip flexor strength.”

The world’s greatest stretch

“The long lunge position is great for opening up the hip flexors on the rear leg, and a wide stance on the front leg becomes a nice adductor (groin) and glute stretch,” says Charles-Barclay. “From this position, extend and rotate through the thoracic spine (upper back), which is great for helping improve your mobility. This stretch targets the same muscles and fascial lines used when running, so will translate directly into better range of motion when out on the road.”

If you’re a purist who wants to hear the gentle sound of lapping waves as you row, this JTX machine fits the bill nicely. With a water tank to power resistance and a low-to-the-ground seat, our expert team said it provided an incredibly realistic rowing experience.

Sure, the screen is a bit basic compared to the mega HD touchscreens found on pricier models, but the buttons are easy to use and responsive, and the monitor tilts up and down and tracks everything from pace and time to stroke rate and calories burned.

There are no workouts to row along to, but it does offer a ‘race mode’ with nine difficulty levels, allowing you to compete against the computer and embrace your competitive spirit. There’s also a sturdy phone holder if you want to follow a routine or catch up on your favourite podcast while on the virtual water.

We also love that it’s self-powered by your rowing actions, so it doesn’t use up tonnes of energy. The seat wasn’t the comfiest and filling up the water tank was somewhat messy, but these are minor quibbles.

Fitness influencer Chontel Duncan is hitting the ground running in the new year and encouraging her followers to do the same. Duncan tracks her food and makes sure she is always getting the fuel she needs. “Everyone is different and what works for some, won’t necessarily work for others — it’s all about developing positive habits and finding what suits you, your lifestyle and your body,” she told Sunday Riley. “The perfect size and weight is in which you are living your happiest life. I believe strongly in balance and being realistic with your meal planning [but] if I’m working towards a goal in my training, I like to know that I am doing my absolute best to get there in a healthy way, so I will track my food to ensure I’m fueling my body correctly and providing a foundation for success.”

Duncan’s workouts are heavily centered on high intensity weight training. “Here’s the scoop on my session,” she captioned an Instagram video.

Duncan is a strong advocate for balance when it comes to diet. “Food is a huge part of my culture [Maori and Dutch] and some of my best memories with family were over meals, so I never jeopardize these opportunities to enjoy time with friends and family,” she told Sunday Riley. Life needs to be lived, so while we chase goals, don’t forget to be present in the moments that count. Consider your body like a car — when you fill it with cheap fuel and don’t look after it properly, it won’t perform at its best and could potentially stop working. Let good, wholesome, nutrient-rich food be your fuel so that you can train at your best. I am always very conscious to listen to my body and provide it with fuel when it needs it, but as much as I can, I work on consuming a full meal three to four times a day.”

Duncan is a big advocate for taking time for self-care. “Scheduling time for yourself is so important for your mental health,” she told Best Fit Magazine. “Create boundaries and make sure to set a time each day to switch off from your work or tasks, and focus on relaxation and doing something for yourself. It’s easy to get caught up, but taking a moment to switch off can help to clear your mind and recharge your batteries.

Duncan has good advice for moms who want to get back into fitness. “Get organized, the more prepared you are and savvy you become at scheduling the easier it will be to squeeze in a 30 minute workout,” she told Beauty Haven. “How do you stay motivated to workout with such a busy lifestyle? I prioritize my health and I’m disciplined from a lot of hard work over the course of many years. I never rely on motivation, as I believe it’s most certainly all about discipline. Find a gym that has a crèche and does group training, you will find there will be a lot of other parents doing the same, so you will be surrounded by others with similar interests. Plus you’ll only be a stone’s throw away from bub and will make some lovely friends.

About 10 years ago, when Stephen Sunday walked into a gym for the first time, having a chiseled abdomen or biceps was never his goal. All he needed was strength to become a better footballer—playing as a right winger or a striker—with a dream of breaking through to the Uganda Cranes.

If flying his national flag was his major dream, in football he had chosen a very long or wrong route. Because bodybuilding and fitness has proven a shortcut to international stardom.

Sunday mentions no honours for all the years he tried his luck at the beautiful game but within just five years into the fitness industry, he landed his first title after just four near-misses. And soon, the man famed as the King of Abs, won the Mr Body Of Africa category at the Mr Africa International 2023 Championships—his biggest crown.

Rickie Mannie, the renowned Nigerian TikTok influencer, took the overall title among 32 participants from 32 countries in the virtual event on October 19.

2023 was Sunday’s third competing at Mr Africa International, a highly rated event, whose organisers are based in London. In 2021, his debut, he finished among the top five, which gave him the chance to compete in 2022. He finished among the top three, which automatically qualified him to the 2023 edition.

“In 2021, I just wanted to raise the Ugandan flag; to represent my country in any sport at the international stage,” Sunday told Score via WhatsApp.

For most of his days at St. Stephen’s Primary School in Kisugu, Kampala, Kibubura Primary School and Oxford High School, both in Ibanda, and Newcastle High School in Kansanga, Sunday’s sport was football. And he first stepped into a gym in 2013 to improve on his strength as a forward.    

“But as a student I found it really expensive to pay the gym fees, so I was not that serious until 2017,” he said.

Sunday played for Kiwafu Celtic Club before a two-week trials with Jogoo Young, the youth side of 16-time national league champions SC Villa.

In 2017, he became more regular, doing gym almost every day. In 2018, he became a personal trainer. And soon, he got his first job as an instructor at a gym called Azmarino in Kansanga, a posh Kampala neighbourhood.

From 2019 to 2021, Sunday was an instructor at Fitness Junction Gym at Forest Mall in Lugogo, which he calls a dream job.

Fazal Karim, the Fitness Junction owner, remembers “a very passionate small boy,” who wanted to be an instructor at such a high-end gym.

“We could not hire him on those terms, immediately. We gave him a training and then a platform to conduct the abs classes,” Karim told Score. Kenneth Ogullei, was one of his students. Sunday lured him into his classes when he weighed 105kg. But in about a year, Ogullei shed over 20kg.

Karim said Sunday had good personal relations and keenness to learn and within about six months of internship, he was confirmed as an instructor. “Still, he continued training and always shared brilliant ideas,” Karim said.

“I am in touch with Sunday, and other former trainers working abroad. I’m happy seeing them rise to international standards.”

Busier with dumbbells and treadmills, Sunday quit football in 2018 and edited his sporting dreams.

“My dream was to play for Uganda Cranes. Now I wanted to become Mr Kampala, one day; to earn a title through my hard work, which later happened in 2022 after four bodybuilding competitions without winning.”

Sunday won the Men’s Physique crown at the Mr 2022 Central Uganda Bodybuilding Championships at ISK Gym in Ndeeba, another Kampala suburb.

In September 2023, he had resettled in Frankfurt, Germany and could not defend his title. But no regrets, after all, a month later, he clinched the Body of Africa 2023 title.

“Winning this prestigious title was a dream come true. I felt indebted to represent my country and being a role model to the younger generation, which gives me personal fulfillment. Meanwhile, I’m very grateful for the support and love from my countrymen and elsewhere.”

By looks Sunday passes for those Hollywood stars whose bodies are every man’s envy. It’s a product of real work. Sunday is a fitness trainer, athletic coach, model, physique athlete. In just 2023 he did three Hyrox editions: in Cologne, Hamburg and Frankfurt and finished among the Top 10 of the NPC Worldwide event.

Hyrox—World Fitness Series—combines workouts and runs in a certain time. Speed and endurance are key to accomplish say, eight kilometres and eight exercises—each exercise separated by a kilometre.

Sunday would like the Ugandan fitness industry to replicate such ideas, but it lacks unity to stage say, a fitness festival, which would attract big sponsorship. He also imagines fitness trainers’ awards with big prizes, a minimum wage for a certified trainer, among other ideas he has learnt from Europe.

“Winning this title has encouraged me to be more ambitious than before,” Sunday said. “It has helped keep in touch with my role models and getting opportunities to work with international modeling agencies.

And the path to ultimate fitness has somehow reunited Sunday with his first love—football. This year, finishing his Masters in Football Strength and Conditioning coaching course, is a top priority, in addition to enriching his network across the world.

“I also want to continue advertising the beauty of my country Uganda and Africa internationally and many more plans that I can’t share at the moment. Basically, I just want to grow as a person,” Sunday said.

“I would like to go beyond my limits; to inspire everyone around me and keep learning. I want to keep representing my country in different sports which I didn’t achieve in football.”
